8 Jump Rope WODs for Double Unders
Ladders, EMOMs, couplets and chippers that build double unders you can hold under fatigue.
You finally strung ten double unders together. Then the coach writes 100 on the whiteboard and your rope catches on rep 14. Sound familiar? Double unders stop being scary when you practice them inside real workouts, not just in random sets at the end of class.
These jump rope WODs for CrossFit and HYROX training give you structure: ladders for volume, EMOMs for clean sets, and couplets that teach you to skip while you breathe hard. Scale any of them with singles or with a lower rep count, and pick a rope sized to your height first.
The Quick Answer
The best jump rope WODs mix short, repeatable rope sets with one other movement, so you practice double unders under fatigue without wrecking your rhythm. Start with an EMOM or a ladder, move to couplets, and save chippers for when you can hold 30 or more unbroken reps. A speed rope sized to your height makes every workout below easier to pace.

Which Jump Rope WOD Should You Do First?
Under 20 unbroken
Do the EMOM Skill Builder or the Singles-to-Doubles Pyramid. Short sets keep your form clean.
20 to 50 unbroken
Use the Ladder and the Burpee Couplet. You learn to start the rope again quickly after a break.
50+ unbroken
Try the Chipper, Tabata and HYROX-Style Engine. These test pacing on tired legs.
How to Pace Double Unders in a Workout
Break before you trip. Planned sets of 20 to 30 are faster than unplanned misses.
Keep your hands by your hips and turn the rope with your wrists, not your shoulders.
Breathe out on landing. Holding your breath tightens the shoulders and slows the rope.
After a miss, restart with two singles, then go back to doubles.

How to Run Each Jump Rope WOD
1. Double-Under Ladder
The ladder climbs from 10 to 50 reps, so the early rounds feel easy and the last two decide your time. Break the 40 and 50 into planned sets, such as 25 and 25. Use the five air squats as a short reset. Stand up tall, shake out your hands, and pick the rope up only when your breathing has settled a little.
2. Rope + Burpee Couplet
Burpees spike your heart rate, then you have to find a calm rope rhythm straight away. Walk to the rope, take one breath, and start with two singles. Aim to keep the 50 double unders in two sets at most. If you trip more than twice in a round, switch to sets of 10 for the rest of the workout.
3. EMOM Skill Builder
This is the best place to learn. Each minute you get a fresh start, so you practice the first few reps of a set over and over, which is where most athletes trip. Pick a time you can finish without a miss. Add five seconds each week until you reach 60 seconds of work.
4. Singles-to-Doubles Pyramid
Singles teach the timing, doubles add speed. In the alternating round, do one single, then one double, and repeat. It feels awkward at first, but it shows you exactly how much faster the wrists must turn for a double under.
5. Rope + Wall Ball Chipper
Your shoulders get tired from the wall balls, and tired shoulders lift the hands away from the hips. Before each rope set, drop your arms, roll your shoulders back, and set your hands just in front of your hips. Break the 100 into four sets of 25 if you need to.
6. HYROX-Style Engine
Coming off a run, your legs want big jumps. Keep the jump small and land on the balls of your feet. Treat the 60 reps as two sets of 30, and use the walk to the kettlebell as your rest.
7. Tabata Rope
Twenty seconds is short, so go for clean, fast reps, not a sprint that ends in a trip. Count your reps each interval. Your score is the lowest round, which rewards steady pacing.
8. Partner Rope Relay
Sets of 25 keep both athletes fresh. Agree on the switch before you start, and keep the spare rope ready so there is no dead time between turns.
A 4-Week Double-Under Plan Using These WODs
| Week | Session 1 | Session 2 | Goal |
|---|---|---|---|
| 1 | EMOM Skill Builder, 30 seconds of work | Singles-to-Doubles Pyramid | Clean first reps |
| 2 | EMOM Skill Builder, 40 seconds of work | Double-Under Ladder | Sets of 20 |
| 3 | Rope + Burpee Couplet | Tabata Rope | Rope rhythm while breathing hard |
| 4 | Rope + Wall Ball Chipper | HYROX-Style Engine or Partner Relay | Pacing on tired legs |
Two rope sessions a week on top of your normal training is enough. Write down your longest unbroken set each session, so you can see the progress.
Before You Start a Rope WOD
- Rope length checked: stand on the cable and the handles reach between your lower ribs and armpits.
- Cable has no kinks and spins freely in the handles.
- Enough ceiling height and a flat, clear floor.
- Planned set sizes written down before the clock starts.
- A backup rope nearby for partner or class workouts.
Coach Tips for Better Rope Sets
- Warm up with 2 minutes of easy singles before any rope WOD, so your timing is ready before the clock starts.
- Keep a spare cable in your bag. A kinked or worn cable makes the rope turn unevenly.
- Score yourself on unbroken sets, not just total time. Longer sets are the sign your double unders are improving.
- Practice on the floor you compete on when possible, because bounce and grip change from surface to surface.

Frequently Asked Questions
What is a good jump rope WOD for beginners?
An EMOM works well. Each minute, do 30 seconds of double unders or singles, then rest for the rest of the minute. Twelve minutes gives you lots of practice with short, clean sets, and you never have to fight the rope when you are exhausted.
How many double unders should I do in a workout?
It depends on your skill. If you can do fewer than 20 unbroken, keep the total to around 100 to 150 reps in planned small sets. Once you can do 50 unbroken, workouts with 200 to 300 total reps make sense.
Can I scale double unders with singles?
Yes. The common scale is two singles for every double under, or one single for each double if your gym prefers. Singles keep your heart rate up and build the same rhythm.
How do I pace double unders in a long workout?
Plan your sets before the clock starts, such as sets of 25. Rest briefly on purpose rather than waiting for a trip. Restart each set with two singles to find your rhythm again.
Are jump rope WODs good for HYROX training?
Rope work is not a HYROX station, but short rope sets between runs build conditioning and calf stamina, and they train you to stay relaxed while breathing hard. Use them as an add-on to your running and station work.
What rope length should I use for these workouts?
Stand on the middle of the cable. For most athletes, the handles should reach somewhere between the bottom of the ribs and the armpits. Shorter ropes are faster but less forgiving. See our length guide to adjust it step by step.
Why do my calves burn during rope workouts?
Double unders are fast, repeated small jumps on the balls of your feet, so the calves work hard. Build volume over several weeks and stay on softer flooring when you can.
How often should I do jump rope WODs?
Two or three short rope sessions a week is plenty for most athletes. Adding a 10-minute EMOM after class is often more useful than one huge session.
Should I wear shoes for double unders?
Yes. Train in the shoes you work out in so the bounce and landing feel the same as in class. Flat, stable training shoes are usually best.
What is the difference between the STINGER and the STINGER-X?
Both are speed ropes for functional fitness. The STINGER-X is the faster option for high-volume double unders and uses the red 2 mm replacement cable. Check each product page for full specs.
How do I stop whipping myself with the rope?
Most misses come from the hands drifting forward or away from the hips, or from jumping too low. Keep the elbows close, the hands just in front of the hips, and the jump small and steady.
Can I do these workouts at home?
Yes, as long as you have ceiling height and a flat floor. Swap wall balls for air squats or thrusters with dumbbells, and swap runs for a rower or a bike if you need to.
